Rest Between Sets for Hypertrophy: How Long to Wait

Rest between sets for hypertrophy: 2 to 3 minutes on compounds, 60 to 90 seconds on isolation, what four studies found, and a rest table by exercise.

Rest 2 to 3 minutes between sets of compound lifts and 60 to 90 seconds between sets of isolation work, and treat those as floors, not targets. If the next set would lose more than a rep or two, rest longer. Short rest cuts the reps you can do, and fewer reps means less growth.

What the research says about rest between sets

For a long time the advice was 30 to 60 seconds for "hypertrophy" and 3 to 5 minutes for "strength". The studies from the last decade don't support the short end for growth.

Schoenfeld and colleagues ran the study most people cite, in 2016. Twenty-one trained men did the same full body program three times a week for 8 weeks: 3 sets of 8 to 12 reps on 7 exercises. One group rested 1 minute between sets, the other 3 minutes. The 3-minute group gained more strength on both the squat and the bench press and more thigh muscle thickness, with a trend toward more triceps growth as well. Same exercises, same sets, same rep range. The only difference was the clock.

Grgic and colleagues reviewed six studies in 2017 and concluded both short and long rest can grow muscle, with a possible advantage for longer rest in trained lifters when the measurement was sensitive enough to see it. Fair summary: the effect isn't huge, but it points one way.

The study that explains why is Longo and colleagues, 2022. They had 28 people train one leg with 1 minute rest and the other with 3 minutes on knee extensions at 80 percent of 1RM, for 10 weeks, then added two more conditions where the volume load was matched. The 3-minute leg grew about 13 percent. The 1-minute leg grew about 7 percent. But when the 1-minute leg was made to do the same total volume as the 3-minute leg, it grew 13 percent too. And when the 3-minute leg was capped at the 1-minute leg's volume, it only grew 7 percent. Rest itself didn't matter. The work you got done because of the rest did.

The newest analysis, Singer and colleagues in 2024, pooled 9 studies with a Bayesian model. They found a small benefit to resting longer than 60 seconds and no detectable difference beyond about 90 seconds, which they put down to volume load: the drop in reps from short rest levels off past that point.

Put together: rest long enough to keep your reps. Past that, extra minutes are for you, not your muscles.

Why short rest hurts your volume

Here's what it looks like in the gym. You bench 80 kg for 10 with 3 minutes rest, then 10, then 9. That's 29 reps, 2,320 kg of work. Bench the same weight with 1 minute rest and you get 10, 7, 5. That's 22 reps, 1,760 kg. Same effort, same load, 24 percent less work, and the last set was done with form that would make your coach wince.

Robbins and colleagues showed the drop in 2010 with 16 trained men doing 3 sets at their 4RM on the bench press and bench pull. Volume load fell from set to set even with 2 minutes rest. Some drop is normal. The question is how much of it you're choosing.

Once you accept that reps are the thing, short rest stops looking efficient. You saved 4 minutes and lost 7 reps. Those reps were the reason you were there.

Rest between sets by exercise

Two things to notice. Nothing in the table is under 45 seconds. And the big lifts get the longest rest, because they're the ones where a lost rep costs the most and where a tired set is a set you can get hurt on.

The practical rule: rest until you can match your reps

Timers are a starting point. The rule that holds up is this: rest until the next set will get within one rep of the last one.

Set 1 got 10 reps. If set 2 gets 9 or 10, your rest was long enough. If it gets 7, you started too early, and the next rest should be longer. This self-corrects across exercises, across days when you slept badly, and across the difference between a set of curls and a set of squats. You don't need a chart for it. You need a log.

A few refinements from doing this with lifters:

  • Rest longer as the session goes on. Set 3 needs more rest than set 1 because you're carrying fatigue from sets 1 and 2.
  • Rest longer on the first exercise. It's the one you're loading heaviest and the one that sets up the rest of the session.
  • Rest longer on the exercise you're trying to progress. If this is the block where you're adding load to your row, the row gets 3 minutes. The curls after it can get 60 seconds.
  • Breathing is the tell. If you're still breathing hard, you're not ready. This matters more on legs than anything else.

Supersets and antagonist pairing

If time is the problem, don't cut rest. Pair exercises.

An antagonist paired set means alternating two exercises for opposing muscles: a set of bench press, a minute or so, a set of rows, a minute, back to the bench. Each muscle still gets 2 to 3 minutes between its own sets. You just fill the gap with the other one.

Robbins and colleagues, in the same 2010 paper, found that trained men doing bench press and bench pull as paired sets kept more volume load per set than doing them one after the other, and got more work done per minute. Paz and colleagues found the same thing in 2017 with bench press and seated rows: more volume in less time, at the cost of more fatigue by the end.

Pairings that work:

  • Bench press with barbell or cable row.
  • Overhead press with pulldown.
  • Leg extension with leg curl.
  • Biceps curl with triceps pushdown.
  • Lateral raise with rear delt fly.

Pairings that don't: anything with squats or deadlifts. They're too demanding on your whole body to share rest with, and the other exercise turns into a way of catching your breath while holding a weight.

A superset in the other sense, two exercises for the same muscle back to back, is a way to make a set harder, not a way to save time. Use it on isolation work at the end of a session, once or twice, when the rest of your sets are already done.

Common mistakes with rest between sets

One timer for everything. 60 seconds for curls is fine. 60 seconds for squats is a lost session.

Five minutes of phone. The other extreme. Rest is for the muscle, not the feed, and a 90-minute session that should've been 55 is the reason people stop going.

Same rest for set 1 and set 4. Fatigue stacks. The later sets need more.

Chasing the burn. Short rest feels productive because it hurts. Hurting and growing aren't the same thing, and the studies above are on the side of the reps.

Cutting rest instead of pairing. If you're short on time, antagonist pairs get you the same sets in two-thirds of the time without losing reps. Cutting rest gets you the same time and fewer reps.

How to track rest and reps in Ultra+

Frequently asked questions

Is 60 seconds rest enough for hypertrophy?
For small isolation exercises like curls and lateral raises, yes. For compound lifts, no. In Schoenfeld's 2016 study, lifters resting 1 minute gained less strength and less thigh muscle than lifters resting 3 minutes on the same program. Rest long enough that the next set gets within a rep of the last one.
Is 5 minutes rest between sets too long?
Not for muscle growth, but it's more than you need. The research finds no extra benefit beyond about 90 seconds to 3 minutes once your reps are recovered. Five minutes is reasonable before a heavy set of squats or deadlifts. For everything else it just makes the session long enough that you skip the last exercise.
Should I rest longer on heavy days?
Yes. The heavier the set, the more rest it needs to repeat. Sets of 4 to 6 on squats, deadlifts and bench press need 3 to 4 minutes. Sets of 10 to 12 on the same lifts need 2 to 3. The rule is the same either way: rest until you can match the reps you just did.
Do supersets work for building muscle?
Antagonist pairs do. Alternating a press with a row keeps each muscle's rest at 2 to 3 minutes in less time, and studies by Robbins in 2010 and Paz in 2017 found lifters kept more volume that way than with straight sets. Same-muscle supersets make a set harder but cost reps, so keep them for the end of a session.
Does resting longer between sets mean fewer sets per workout?
Only if you keep the session the same length. Ten hard sets with 3 minutes rest take about 40 minutes. If that's too long, pair opposing exercises so the rest overlaps, or split the work across more days. Don't cut the rest to fit more sets in. Tired sets don't count for as much.
