How Many Sets Per Week Per Muscle? Ranges by Experience
How many sets per week per muscle you need to grow: the 10 to 20 hard set range, a per-muscle table by experience, and how to find your own number in 4 weeks.

Most lifters grow best on 10 to 20 hard sets per muscle per week, spread over two or more sessions. Beginners can grow on 8 to 10. Advanced lifters often need 15 to 20 or more for a lagging muscle. A set only counts if it is taken within a few reps of failure.
Why 10 to 20 sets per week is the range
Three pieces of research set the range, and they agree more than people think.
Schoenfeld, Ogborn and Krieger pooled 15 studies in 2017 and found a graded dose-response: each extra weekly set was associated with roughly 0.37 percent more muscle growth, and groups doing 10 or more weekly sets per muscle tended to gain more than groups doing fewer than 5. The gap between the higher and lower volume groups came to about 3.9 percent more growth over a study.
Baz-Valle and colleagues looked only at trained lifters in 2022. They split groups into under 12, 12 to 20, and over 20 weekly sets. Moderate and high volume grew the quads and biceps the same. Only the triceps grew more on over 20. Their recommendation was 12 to 20 weekly sets per muscle for trained men.
The largest analysis so far is a 2024 preprint by Pelland, Remmert and colleagues covering 67 studies and around 2,000 participants. Growth kept rising with volume but with diminishing returns. The tenth set adds a lot more than the twentieth. They also counted indirect work as half a set, which is the method I use below.
One more study worth knowing. Schoenfeld's 2019 trial in trained men had groups do 1, 3 or 5 sets per exercise, three times a week, for 8 weeks. The 5-set group grew the most, the 1-set group grew the least, and strength gains were about the same across all three. Volume is a hypertrophy lever more than a strength lever. If you only want to get stronger, you need fewer sets than you think.
So 10 to 20 isn't a compromise. It's where the studies overlap.
What counts as a set
A set counts when it meets three conditions:
- It gets close to failure. Within about 3 reps of the last rep you could do with good form. Robinson and colleagues' 2024 meta-regressions found muscle growth increased as sets were taken closer to failure. A set with 6 reps in the tank is a warm-up, and warm-ups don't count. You don't have to hit failure on every set. Read training to failure vs close to failure for how close is close enough.
- It's in the 5 to 30 rep range. Below 5 reps the set is mostly a strength stimulus. Above 30 it turns into endurance and the limiting factor becomes burn, not the muscle. Inside that window, load matters less than people argue about. See the hypertrophy rep range.
- It's for that muscle. A set of bench press is a full set for the chest. Whether it counts for the triceps and front delts is the indirect work question below.
Ten sets that meet all three beat twenty that meet none.
Sets per week per muscle: the table
These are weekly ranges of hard sets, including indirect work counted at half. Beginner means your first year, intermediate is years one to three, advanced is past that and still progressing.

The beginner column looks low because it is. A beginner doing 8 hard sets of chest a week with reps going up every session is growing as fast as they ever will. Adding sets doesn't speed it up. It makes them sore.
The advanced column is where you go when a muscle has stopped responding to the intermediate range, not where you start.
How to count indirect work
Count a set as 1 for the muscle the exercise is built around and 0.5 for a muscle that helps. This is the fractional method the Pelland analysis used, and it lines up with how it feels in the gym.
Some examples from a normal week:
- Barbell row, 3 sets: 3 back, 1.5 biceps, 0 chest.
- Bench press, 4 sets: 4 chest, 2 triceps, 2 front delts (which you don't need to count, front delts take care of themselves).
- Romanian deadlift, 3 sets: 3 hamstrings, 1.5 glutes, 1.5 lower back.
- Back squat, 4 sets: 4 quads, 2 glutes.
- Pulldown, 3 sets: 3 back, 1.5 biceps.
- Overhead press, 3 sets: 3 front delts, 1.5 triceps.
So an upper day of 4 sets bench, 3 sets row, 3 sets pulldown, 3 sets overhead press and 2 sets curls gives the biceps 1.5 + 1.5 + 2 = 5 hard sets without you thinking about them. Two upper days is 10. That's why most people need far less direct arm work than they think, and why the ones doing 20 sets of curls on top have sore elbows.
Spread the sets over two or more days
Schoenfeld's 2016 meta-analysis found training a muscle twice a week grew it more than once a week when weekly sets were equal. His larger 2019 review found that once volume is matched, two versus three or more days doesn't matter much. Pick your frequency by preference, then hit the sets.
The practical reason to spread it out is set quality. Around the sixth to eighth hard set for one muscle in a session, reps fall off a cliff. Twenty sets of chest on Monday means the last ten are done at 60 percent of what they could be. Ten sets on Monday and ten on Thursday means all twenty are hard.
A rough rule: no more than 8 to 10 hard sets per muscle per session. If your weekly target is above that, you need a second day for it. A 4-day upper/lower split or a 6-day push/pull/legs both do this without any thought.
How to find your own number in 4 weeks
The ranges are a starting point. Here's how I find where a specific lifter sits.
Weeks 1 and 2. Set every muscle at the bottom of your bracket. Intermediate chest at 10 sets, back at 12, and so on. Train every set within 2 to 3 reps of failure and log all of it. Don't change anything in week 2. You're collecting a baseline. Keep food and sleep steady for the whole four weeks too; the protein calculator gives you a target to hold.
Week 3. Look at each muscle's log. Where reps went up or held and you weren't sore by the next session for that muscle, add 2 weekly sets. Where reps dropped or a joint started talking, leave it alone or take 2 away. Change nothing else.
Week 4. Same check. Add another 2 sets where the answer was yes again. By the end of the week you'll have muscles sitting at 10, 12 and 14 sets, and it won't be the same number for each. That's the point. Your chest and your calves don't recover at the same rate and there's no reason to train them like they do.
Hold whatever week 4 gave you for a training block of 6 to 8 weeks, then deload. If you want to add more, add it in the next block, not mid-block.
The signal you've gone past your number is simple: weekly volume went up and your best sets went down. More sets, worse sets. Back off by 2 to 4 and the best sets come back within two weeks.
Common mistakes with weekly sets
Counting warm-ups. Three sets of 60 kg before your 100 kg working sets are not 3 sets of chest. They're the price of entry.
Twenty-five sets of nothing. A high set count with 5 reps in reserve on every set is a cardio session. Cut the sets to 12, take them to 1 to 2 reps in reserve, then see if you still want more.
All of it on one day. "Chest day" with 20 sets is 10 good sets and 10 sets of going through the motions. Split it.
The same number for every muscle. Fifteen sets for calves and 15 for back treats a small muscle and the biggest muscle group in your body the same way.
Adding sets before adding effort. If you're stuck, ask whether the sets are hard before asking whether there are enough of them. Usually there are enough.
Never dropping the sets. Volume that keeps going up needs a week where it comes down. Every 4 to 8 weeks, halve the sets for a week. See deload week: how often.
How to track weekly sets in Ultra+

- Is 10 sets per week per muscle enough to build muscle?
- For most lifters, yes. Ten hard sets per muscle per week sits at the bottom of the range the research supports, and beginners grow well on it. If every set is within 2 to 3 reps of failure and your reps are rising, stay there. Add sets only when progress stops and recovery is fine.
- Is 30 sets per week too much for one muscle?
- For almost everyone, yes. Growth keeps rising with volume but with diminishing returns, and past 20 to 25 hard sets the extra sets mostly add fatigue. Thirty sets a week for one muscle is a short-term tool for a lagging body part in an advanced lifter, run for a few weeks and then cut back.
- Do compound exercises count as sets for every muscle they use?
- Count them in full for the main muscle and at half for the helpers. A set of bench press is one set for the chest and half a set for the triceps. A set of rows is one for the back and half for the biceps. Squats are one for quads and half for glutes.
- How many sets per muscle per workout?
- Keep it to 8 to 10 hard sets per muscle in one session. Past that, reps drop fast and the extra sets add fatigue without adding growth. If your weekly target is 16 sets of back, split it into two sessions of 8 rather than one of 16. Two days a week per muscle is the practical minimum.
- Should I do more sets when I'm cutting to keep muscle?
- No. When you're getting lean while keeping muscle, recovery is lower, so hold sets near the bottom of your range and keep the loads heavy. The signal to keep muscle is intensity, not volume. Ten to twelve hard sets per muscle per week with the same weights on the bar does the job.
